Body changes in women over 40: what to expect

Understanding the physical changes that happen after 40 helps you train smarter — not harder. Here is what is actually going on.

Your body at 40+ is not broken. It is different. Understanding those differences is your biggest training advantage.

From the early 40s, several physiological shifts begin — some gradual, some more noticeable. None of them mean you should stop running. All of them mean you should train differently.

Metabolism and energy:

  • Basal metabolic rate slows by approximately 1–2% per decade after 30. This is mostly due to muscle loss, not an inevitable slowdown.
  • You may notice energy fluctuations — especially in perimenopause. This is hormonal, not motivational.

Muscle and strength:

  • Women lose 3–8% of muscle mass per decade after 30, accelerating after menopause. This is called sarcopenia.
  • The counter: strength training. Twice per week, consistently. It is the single most effective intervention.
  • Protein needs increase — aim for 1.2–1.6g per kg of body weight daily to support muscle maintenance.

Bone density:

  • Bone density peaks around age 30 and declines thereafter. The decline accelerates sharply in the 5–7 years around menopause.
  • Running and strength training are both weight-bearing and protective. This is one of running's greatest gifts to women 40+.
  • Adequate calcium, vitamin D, and protein are essential co-factors.

Connective tissue:

  • Tendons and ligaments become less elastic as oestrogen declines. This means longer warm-ups are needed — 10–15 minutes minimum.
  • Injury risk increases, particularly for ACL, Achilles, and plantar fascia. Strength work and gradual progression are your defence.

Recovery:

  • The supercompensation window (how long it takes to recover and adapt) extends from 24–48 hours to 48–72 hours post-40.
  • Sleep becomes the most powerful recovery tool you have. Sleep quality directly affects training quality.

The mindset shift: None of these changes mean decline. They mean adaptation. Women who train intelligently through their 40s, 50s, and beyond are stronger, fitter, and healthier than those who don't. Your body is asking for a different approach — not a lesser one.
